How to improve VO2 max

By the RunZone team · Updated October 2026

To improve your VO2 max, run consistently with most of your weekly time at an easy Zone 2 effort, and add one short session of hard intervals each week. Do that for 8–12 weeks and most newer runners see their VO2 max climb.

What VO2 max is

VO2 max is the most oxygen your body can use during all-out exercise, usually shown in ml of oxygen per kg of body weight per minute (ml/kg/min). A higher number means your heart, lungs and muscles can produce more energy aerobically, so a given pace feels easier.

It's one of the best single markers of cardio fitness. It's also partly genetic and tends to decline with age, which is why the goal is to beat your own number, not someone else's.

Why both easy and hard running matter

VO2 max improves when two things get better: how much blood your heart pumps per beat, and how well your muscles use the oxygen they get. Easy and hard running push on these in different ways.

Most of the gains come from the easy volume, with a small dose of intensity on top. Running every run "medium hard" in Zone 3 gives you neither benefit fully. Zone 2 vs Zone 3 explains why.

How to improve VO2 max: 6 steps

  1. Find your zones. Use the Zone 2 calculator with your age and resting heart rate so "easy" means a real number.
  2. Run 3–4 times a week. Frequency matters more than any single workout. Start with 20–30 minutes per run if you're new.
  3. Keep about 80% of your running easy. If you can speak in full sentences, you're in the right place. Walk breaks are fine.
  4. Add one interval session a week after 4–6 weeks of easy running. Start small (see the workouts below).
  5. Build volume slowly. Add roughly 10% more weekly time at most, and take an easier week every 3–4 weeks.
  6. Recover well. Sleep, food and rest days are when the adaptation happens. Hard sessions on tired legs give less back.

Two interval workouts that work

Warm up with 10 minutes of easy running before each, and cool down with 5–10 minutes easy after.

WorkoutMain setEffort
Starter intervals6 × 1 min hard, 2 min easy jog or walkHard but controlled, about 8/10
4×4 intervals4 × 4 min hard, 3 min easy jogAbout 85–95% of max heart rate, breathing heavily

Begin with the starter version. Move to 4×4 once you can finish the starter set feeling like you could do one more. You don't need a track; a flat road or a treadmill works.

How long it takes

If you're new to running, VO2 max often rises noticeably within 6–12 weeks. Runners who already train regularly improve more slowly, and gains level off over months and years. That's normal; you still get faster at the same effort as your base keeps building. How long Zone 2 takes to work has a week-by-week timeline.

How to track it

Apple Watch estimates VO2 max (shown as Cardio Fitness in the Health app) from heart rate and pace on outdoor walks and runs. It's an estimate, not a lab test, so watch the trend over weeks rather than day-to-day changes. Treadmill runs and very short outings may not update it.

A simpler check: your pace at the same easy heart rate. If you run faster at the same heart rate than you did a month ago, your aerobic fitness is going up.

This is general fitness information, not medical advice. If you have a heart condition or symptoms, check with your doctor before starting hard interval training. If you feel chest pain, dizziness or unusual breathlessness, stop and get checked.

Watch your VO2 max become a younger Run Age

RunZone turns your VO2 max into a Run Age, builds your week around Zone 2, and charts your pace getting faster at the same heart rate. Works with Apple Watch via Apple Health, or pace-only with just your iPhone.

FAQ

How fast can you improve VO2 max?

Beginners often see a noticeable rise within 6–12 weeks of consistent training. Fitter runners improve more slowly, and gains level off over time.

Does Zone 2 running improve VO2 max?

Yes, especially for beginners. Easy aerobic running builds the base that VO2 max depends on. Adding one short session of harder intervals each week usually raises it further.

Is the VO2 max on my Apple Watch accurate?

It's an estimate from heart rate and pace on outdoor walks and runs, not a lab test. It's most useful for watching your own trend over weeks and months.
